8 reps Romanian Deadlift
8 reps each leg reverse lunge w/ KB overhead in alternate hand
8 step ups on 20" box each leg w/KB overhead in alternate hand
8 single leg bridges each leg
8 back extensions
No rest between exercises. 3 rounds. 3 minutes rest between rounds

Saturday's free WOD will be at Marc's gym. Please meet at his house carrying hammers, nails, levels, and other assorted tools. We'll then sprint to Mike's house and finish his back deck for time. Good form not required.

If anyone is interested, Lee and I and a few others will be doing a track workout at Red Bank High tomorrow at 9am.
Completely opposite of the track workout, Poole and I just did our Saturday WOD. Couldn't resist the siren song of the bench. Bench press 5 x 3.

200m sprint
15 30" box jumps (or tuck jump)
push ups to failure

Did Saturday "Davida Compromise" WoD at Hamilton Y:
Run 10 Laps around Y = about 3.5 miles
Plan was to be under 30 Minutes - Actual time: 30.30 - Kind of disappointed - maybe the heat, maybe the fact that I havent run but 1 5k in the last 3 weeks. Really glad I didn't try the 4.7 Mile Ridge Race, the last 3 laps were rougher than they should have been...
Immediately hit the Sidewalk for 100 Pushups (10 x 10) in the heat.
Go inside to the AC (and the mirrors) for 50 Burpees (5 x 10) and finish off with 150 more pushups (12 x 10 + 2 x 15 to get the 250 total Mike Rx'd) All full lockout at the top and leave a puddle of me on the ground.
Total time: Somewhere under 1 hour (not much under)
Also did globo workout at the Y, wearing my Get Built T-shirt - but not one curl at the mirror all morning.
Ryan Berube! Multiple sets of 300+ benchpress for Reps - now I know what you do with all that chest - that's strong man!
It was all I could do to get sets of 15 @ 135 lbs. (after all those pushups) VERY DISAPPOINTED with my all but disappeared bench.
(Landlady says: "I don't believe you trying to find no job...I saw you the other day on the corner leaning against a post..."
and I says: "Cause I'm tired!")
Later a man in his 60's comes up to me and asks "What were those jumping things you were doing? I remember those, we used to call them Burpees. "My thought was, "Hey, at least he recognized what I was trying to do..."
Now I get to go home and walk the Pom...quit that snickering Alley, after your last post I've got to bring him sometime - just so you'll know I really mean "walking the Pom"

our wod today:
run our ever loving asses off on the ultimate field. 4 games in the friggin heat. crossfit is paying off. we were strong at the beginning, in the middle, in the end..now we have an evening WOD: as many rounds of blackjack as possible before losing our budget. 2 trips to the atm, and craps with yann.
